Core Strengthening for Hockey: The Off-Ice Exercises That Matter

Hockey players do not need more sit-ups. They need a trunk that resists rotation under load and transfers force between the hips and the shoulders. Those are different qualities, trained differently, and the distinction explains why a lot of core work produces nothing on the ice.

The short answer

Effective hockey core training covers four categories: anti-rotation (resisting twist), anti-extension (resisting the lower back arching), anti-lateral-flexion (resisting side-bending, usually via loaded carries), and rotational power (medicine ball throws). Crunches and sit-ups train trunk flexion, which hockey almost never asks for, and they load the lower back in exactly the position it is already stressed. Replace them.

Why hockey has specific core demands

Three things make hockey unusual.

Force transfer. A shot begins at the ice and travels through the legs, trunk and arms to the stick. A trunk that leaks energy — that bends where it should stay rigid — loses power at the point of transfer. This is why players with strong legs sometimes have unremarkable shots.

Collision tolerance. Contact arrives from unpredictable angles. The ability to stiffen the trunk reflexively is a protective quality, and it is trainable.

The skating position. Hockey is played in hip flexion with a forward trunk lean, for long periods. That posture shortens the hip flexors and encourages the lower back to compensate. Core training for hockey has to counteract that pattern, not reinforce it — which is precisely what high-volume sit-ups do.

The four categories, and what to do

1. Anti-rotation

The highest-value category. You are training the trunk to stay square while force tries to twist it.

  • Pallof press — 3 sets of 10 per side. Stand side-on to a cable or band, press it straight out, resist the pull. Slow and controlled; the challenge is not the press.
  • Half-kneeling anti-rotation hold — 3 sets of 20–30 seconds per side. Harder than it looks and highly specific to the position you shoot from.
  • Landmine rotation — 3 sets of 8 per side, controlled. Note this is rotation training, not rotational power.

2. Anti-extension

Training the trunk to resist the lower back arching under load — directly relevant to protecting the back through a season in a flexed skating posture.

  • Dead bug — 3 sets of 8 per side. Unglamorous and genuinely effective when done slowly with the ribs down.
  • Ab wheel rollout — 3 sets of 6–10. Progress to it only when the dead bug is easy.
  • Body saw or plank with reach — 3 sets of 8 per side.

3. Anti-lateral-flexion and carries

Underused and highly transferable to holding position along the boards.

  • Suitcase carry — 3 sets of 30–40 metres per side. Heavy weight in one hand, walk without leaning. Possibly the most honest core exercise there is.
  • Side plank — 3 sets of 30 seconds per side, or the Copenhagen variation which trains the adductors simultaneously.

4. Rotational power

This is where shooting power lives, and it must be trained explosively.

  • Rotational medicine ball throw — 4 sets of 4 per side, thrown as hard as possible into a wall. Full recovery. This is power work, not conditioning.
  • Shotput throw — 3 sets of 4 per side.
  • Overhead slam — 3 sets of 5.

The intent matters more than the volume. Four hard throws beat twenty moderate ones.

The Copenhagen plank deserves its own section

Adductor strains are the most common non-contact injury in hockey. The Copenhagen plank — side plank with the top leg supported on a bench and the bottom leg lifted to meet it — is the single most effective preventive exercise available, and it also functions as core work.

Start with the short-lever version, knee on the bench, 3 sets of 20 seconds per side. Progress to the full-length version over several weeks. Two to three times per week, year-round, in-season included. It takes three minutes and it prevents the injury that ends more hockey seasons than any other non-contact issue.

What to stop doing

  • High-volume sit-ups and crunches. Trunk flexion under repeated load, in a population already stuck in flexion. Little transfer, real cumulative cost to the lower back.
  • Russian twists with a heavy weight. Loaded rotation under fatigue in a flexed spine position. The risk is not justified by the return.
  • Five-minute planks. Past about 45 seconds you are training endurance in a position hockey never holds. Make the plank harder rather than longer.
  • Core circuits at the end of an exhausted session. Technique degrades and it becomes conditioning with a core label on it.

How to fit it into a hockey week

Core work does not need its own day. Integrate it:

  • Rotational power at the start of a session while fresh, before the main lifts.
  • Anti-rotation and anti-extension paired between sets of main lifts — it costs no extra time.
  • Carries at the end of a session as a finisher.
  • Copenhagen planks two to three times a week regardless of what else is happening.

Ten to twelve minutes of genuinely targeted work per session beats a separate half-hour of poorly chosen exercises.
