5-Week Off-Ice Hockey Training Program for Performance

Five weeks is long enough to build real, measurable qualities on the ice — and short enough that you will actually finish it. This is the off-ice structure we use at Yard Athletics with hockey players across Vancouver, from U15 rep athletes to adults still playing three nights a week at Britannia and Trout Lake.

The short answer

A five-week off-ice hockey block should run three sessions per week: two heavy lower-body/power days and one upper-body and rotational day. Weeks 1–2 build a base of strength and tissue tolerance, weeks 3–4 shift the emphasis toward rate of force development, and week 5 drops volume roughly 40% so you arrive on the ice sharp rather than cooked. Skating speed comes from force applied into the ice in a very short window — so the program is weighted toward unilateral strength, hip extension power and lateral push mechanics, not general conditioning.

Why five weeks, and not twelve

Most published hockey programs assume a clean twelve-to-sixteen-week off-season. Almost nobody gets that. Between spring hockey, summer camps, exams and the fact that BC ice never fully goes away, the realistic planning window for most players is four to six weeks of uninterrupted training.

Five weeks is enough time to see meaningful adaptation. Neural adaptations — the improvements in how efficiently you recruit muscle — show up inside two to three weeks. Measurable jump and sprint changes typically appear by week four. What five weeks will not do is dramatically change your body composition or add substantial muscle mass; that is a longer conversation, and it belongs in a full off-season plan.

Treat this block as a repeatable unit. Run it, test, take a light week, and run it again with heavier loads.

The weekly structure

Three lifting days, ideally Monday / Wednesday / Friday, with skating or games slotted around them. If you are already on the ice three times a week, keep the lifting to two days and extend the block to seven weeks.

Day 1 — Lower body strength and vertical power

  • Jump work first: box jumps or broad jumps, 4 sets of 3. Full recovery between sets. This is a skill and a power expression, not conditioning — if you are breathing hard, you are resting too little.
  • Main lift: trap-bar deadlift or back squat, 4 sets of 4–6. The trap bar is the default for most hockey players; it is easier to load safely and it is kinder to the lower back after a heavy skate.
  • Unilateral: rear-foot elevated split squat, 3 sets of 8 per leg. This is the single most valuable exercise in the program for skating.
  • Posterior chain: Nordic curl or Romanian deadlift, 3 sets of 6–8.
  • Adductor work: Copenhagen plank, 3 sets of 20–30 seconds per side. Groin strains are the most common non-contact hockey injury; this is the cheapest insurance you can buy.

Day 2 — Upper body and rotation

  • Medicine ball rotational throw: 4 sets of 4 per side, thrown with genuine intent.
  • Horizontal press: dumbbell bench or landmine press, 4 sets of 6–8.
  • Pull: chin-ups or heavy single-arm row, 4 sets of 6–8. Aim for a 2:1 pulling-to-pressing ratio across the week — hockey players carry enough anterior tension already.
  • Anti-rotation: Pallof press, 3 sets of 10 per side.
  • Neck and upper back: 5–8 minutes of direct work. Under-trained in hockey and directly relevant to concussion resilience.

Day 3 — Lateral power and repeat-effort

  • Lateral bound: 4 sets of 3 per side, holding the landing for a full second. Skating is a lateral push; train it laterally.
  • Main lift: front squat or heavy hip thrust, 4 sets of 5.
  • Sled push or bike sprint: 8 rounds of 10–12 seconds hard, 60 seconds easy. This mirrors a shift far better than a 5 km run.
  • Loaded carry: farmer’s walk, 3 sets of 40 metres.

Week-by-week progression

Weeks 1–2 — accumulate. Work at roughly 70–75% of your best effort. Leave two to three reps in reserve on every set. The goal is tissue tolerance and clean technique, not soreness. Most players make the mistake of going too hard here and spend week three recovering.

Weeks 3–4 — intensify. Load climbs to 80–87%. Reps come down, rest goes up to two or three minutes on main lifts. Jump and throw volume stays identical — power work is about quality and never about fatigue.

Week 5 — realise. Cut total volume by about 40% while keeping the loads heavy. Two sets instead of four. This is where the previous four weeks actually surface. Players routinely post their best jump numbers in week five after doing dramatically less work.

How this translates to the ice

Skating speed is a function of three things: how much force you can put into the ice, how quickly you can produce it, and whether your hips have the range to apply it in a good position. The program targets all three deliberately. Split squats and trap-bar work build the force. Jumps, bounds and medicine ball throws train the rate. Copenhagen planks and adductor work protect the range.

What it does not target is aerobic capacity in the traditional sense, and that is intentional. Long steady-state running has almost no transfer to hockey and actively competes with power development. The repeat-effort work on Day 3 covers the energy-system requirement in a way that matches shift length.

Testing: what to measure before and after

Run these on day one and again at the end of week five:

  • Broad jump — the simplest proxy for horizontal power.
  • Vertical jump — for rate of force development.
  • Single-leg broad jump, both sides — a gap of more than 10% between legs is worth addressing.
  • Trap-bar deadlift 3RM — your strength anchor.
  • Body weight — context for everything above.

A five-week block that adds 8–12 cm to a broad jump is a good block. If nothing moved, the issue is almost always recovery or attendance rather than programme design.

Common mistakes

Training the day before a game and calling it a workout. Heavy lower-body work needs 48 hours before it stops costing you on the ice. Move it or drop it.

Chasing soreness. Soreness measures novelty, not effectiveness. A well-run week three should leave you feeling strong.

Skipping the unilateral work because it is boring. Skating happens on one leg at a time. The split squat is not optional.

Adding conditioning on top. If you are already skating three times a week plus games, additional conditioning is subtracting from your power development, not adding to your fitness.

Running this in Vancouver

Ice time in the Lower Mainland is fragmented, which makes the off-ice piece disproportionately important — for a lot of players it is the only consistent, controllable training input in the week. Frequently asked questions

Can I run this program in-season?

Yes, with modification. Drop to two sessions per week, cut the sled and bike work entirely, and keep the loads heavy but the volume low — two to three sets on main lifts. In-season lifting is about maintaining what you built, and it takes far less work than most players assume.

What age can a player start off-ice strength training?

Bodyweight and technical work can start around 11–12. Loaded barbell training typically makes sense from roughly 13–14, depending on maturity and training history. The determining factor is whether the athlete can own the movement pattern without load, not their birth date.

How much equipment do I actually need?

A trap bar or barbell, an adjustable bench or box, a set of dumbbells, and a medicine ball will cover 90% of this program. The bounds, jumps and Copenhagen planks need nothing at all.

Will this make me slower or bulk me up?

No. Five weeks of strength training at this volume will not add meaningful mass. What it will do is improve how much force you apply per stride, which is the actual mechanism behind skating speed.

What if I miss a week?

Repeat the week you missed rather than skipping ahead. The progression is sequential — week four only works because weeks one to three happened.
