Youth Hockey Training in Vancouver: Off-Ice Program Essentials

The most common mistake in youth hockey training is not that kids lift too heavy. It is that they do too much of everything. Rep hockey, spring hockey, school sport, skills sessions and now a gym programme — by the time a family asks whether their 13-year-old should be strength training, the honest answer is often that something needs removing first.

The short answer

Youth off-ice training should be organised by training age and physical maturity, not birth year. Roughly: ages 8–11 focus on general movement skill, coordination and play. Ages 12–14 introduce bodyweight strength, jumping and landing mechanics, and light external load once patterns are owned. Ages 15+ can progress to structured barbell training with genuine loading. Across all ages the binding constraint is total weekly load across every activity, and the highest-value intervention is often subtraction.

Ages 8–11: build the athlete, not the hockey player

At this stage the objective is a broad movement vocabulary. Sprinting, skipping, jumping, landing, crawling, climbing, throwing, tumbling. Games rather than sets and reps.

Specialising early in hockey is counterproductive at this age, and the evidence on this is reasonably consistent — early single-sport specialisation is associated with higher injury rates and no advantage in long-term attainment. Kids who play multiple sports until their mid-teens generally end up better athletes.

Practical off-ice content: a proper warm-up they can eventually run themselves, basic bodyweight squats and hinges taught as skills, landing mechanics, and a lot of unstructured play. Twenty to thirty minutes, two to three times a week, is plenty.

Ages 12–14: the technical window

This is the highest-leverage period, and the one most families get wrong in both directions — either avoiding strength training entirely out of an outdated fear that it stunts growth, or loading a barbell before the movement is competent.

Neither is right. Supervised resistance training in adolescents is well established as safe and beneficial. The rule is simply that load follows competence.

What to train:

  • Bodyweight strength first — push-ups, chin-ups or assisted chin-ups, split squats, hip hinges with a dowel. If a player cannot control a bodyweight split squat, they do not need a barbell.
  • Jumping and, more importantly, landing. Deceleration is the skill that protects knees. Low box jumps with a held landing beat high jumps every time.
  • Adductor and hip work — Copenhagen planks and lateral work. Groin injuries begin appearing at this age.
  • Light external load once patterns are owned: goblet squats, dumbbell rows, trap-bar deadlifts at conservative weights, in the 8–12 rep range.

Two to three sessions of 45 minutes per week is appropriate, and should be reduced if the on-ice load is heavy.

The growth spurt caveat

During peak height velocity — the fastest phase of the adolescent growth spurt — coordination temporarily degrades and the risk of tendon-related complaints such as Osgood-Schlatter rises. This is a period to reduce plyometric volume, keep loads moderate, and emphasise mobility and technique. It is normal, it passes, and it is not a reason to stop training.

Ages 15+: structured strength

From roughly 15, and assuming a couple of years of movement competency behind them, players can train much like adults with sensible progression.

Three sessions a week in the off-season, built on trap-bar deadlifts, front or back squats, split squats, presses and pulls, in the 4–8 rep range. Power work — bounds, jumps, medicine ball throws — placed at the front of sessions when fresh. In-season drops to two short sessions per week.

This is also the age at which testing becomes genuinely useful. Broad jump, single-leg jump for asymmetry, and a strength baseline give a player numbers to train against, which is far more motivating at that age than a coach’s opinion.

The load management problem

This is the section most worth reading.

A competitive 14-year-old in the Lower Mainland might be doing four ice sessions, two games, a skills session and a school PE block in a week. Adding three gym sessions to that is not a training programme; it is an injury waiting for a date.

Before adding anything, add up the week honestly. If the total is already at capacity, the correct intervention is to remove — usually the lowest-value skills session — rather than to add. Youth overuse injuries in hockey are overwhelmingly a volume problem.

Signs the load is too high: performance plateauing or declining despite more work, persistent soreness, disrupted sleep, and losing interest in a sport they previously loved. That last one is usually the earliest signal and the most ignored.

What youth hockey training should not include

  • Maximal testing before 15. There is no useful information in a 12-year-old’s one-rep max.
  • High-volume plyometrics during the growth spurt.
  • Long-distance running as conditioning. It has minimal transfer and competes with power development.
  • Adult programmes scaled down. Youth training is different in content, not just in weight.
  • Year-round hockey with no off-season. The single biggest risk factor for youth burnout and overuse injury.
